Happy Holidays! ...What?! ...More MCHS XC Honors and Awards?! ...Plus LOTS more info and highlights!

HAPPY, HAPPY HOLIDAYS!!!    ...This post has LOTS and LOTS of information to get all of you caught-up with all the end of the season activity, plus what's next for MCHS Winter Training and Track season coming up...  

WINTER TRAINING!  By now, all of you should be done with your break and started your Winter training; here's a LINK to 8 weeks of Winter training (if you have not begun, OK to start at week #1). All of this training can be done on your own,but most likely we'll have a group meeting after school in January to train, just show up and see who shows up!     Winter training doesn't have to be super intense, but if you want to "nail-it" this track season, you gotta do some work this Winter! ;)

WOW!  MCHS GIRLS ARE #1 NCS ACADEMIC TEAM! ...Just announced a few days ago, the Girls Varsity team avg. GPA of of 3.86 was #1 for all NCS Division II schools. This is the 2nd only title for the girls, last won in 2004.   The Boys team avg. GPA of 3.40 was pretty dang good, but not good enough for the top 3 this year (although that would have won Div II last season).    Boys should havewon in 2013 (but the A/D didn't turn in paperwork in time), no other MCHS Fall Sports team won this season and this honor has only been awarded a few times across all sports in the history of MCHS
.   Great job Maria Carrillo student-athletes!!!

6 MCHS ATHLETES RECOGNIZED AS HEART & SOLE 2015 REDWOOD EMPIRE RUNNERS OF THE WEEK!   
Varsity XC athletes are recognized for their outstanding efforts throughout the 12 competitive weeks of the XC season.  This year, there were 6 MCHS athletes receiving this recognition.   Don't forget to pick up your "Runner of the Week" shirt at Heart & Sole if you have not already!    ...As usual, most of our runners came-on towards the end of the season, here are the highlights of MCHS winners and a LINK to the Heart & Sole Runner of the Week site:

Week#5 Sydnie Rivas: Nice 3 mile PR, 18:48 at Woodbridge Invite in L.A.
Week#8 Ben Lawson: Led Boys team to a 1 point win over Rosa, 11 second PR on Spring Lake with a great time of 16:29
Week #10 Aimee Armstrong: Amazing sub 19:00 at NBL Championships to help lead girls to a team victory and #15 Freshman all time on the Spring Lake course (LINK to all time freshman list)
Week #11 Jordan Scobey: Still coming back from injury, Jordan ran a solid race in 15:41 to help his team win the NCS championships!
Week #12 Carson Kimball and Cecilia Avelar: Both PR'd at the State Championships to lead their teams.  Carson running a swift 16:01 (#3 all-time for MCHS) and Cecilia running a her fastest time in her career of 7 attempts on this Woodward Park course in Fresno.

SUNDAY SPEED CLINICS WITH STEVE!   ...Announcing the Heart&Sole Speed and Endurance club! Open to Redwood Empire runners, regardless of school. Sunday Speed Sessions now under the umbrella of this club, with more to come. Come on over to the Heart & Sole Speed and Endurance FB page LINK to follow and keep up with the club activities!     Lots more to come!   ...Note this activity is open to the public and Steve is NOT coaching in this club capacity on behalf of MCHS.   Steve will be posting information from this site as the primary point of communication!    Good opportunity to refine your speed mechanics, get in some great drills and flexibility/strengthening sessions, practice how to "trigger" your speed gears, improve your overall running efficiency and have some fun!

...OK FINALLY, SO WHAT'S UP FOR TRACK & FIELD THIS SPRING?

Coaches are needed for Track & Field!  We have two significant voids in our upcoming MCHS Track & Field Coaching roster.   -I'm searching for qualified candidates so, if you know anyone that can make this commitment, please have them contact me ASAP!   The track season commitment begins Feb 8th - May with practice 3:30-5:30 Tue-Fri (3:00-5:00 on Mondays) and some Saturdays.

1) SPRINTS/RELAYS COACH NEEDED! Herbie Polk Sr. is NOT able to make this commitment this upcoming season, but he will continue to meet on Sundays for Speed Sessions on his own. ...Now we need someone full-time or potentially, split responsibilities at 2-3 days/wk between two people?   ...Know anyone that can help us out?!

2) THROWS COACH NEEDED! Coach Joel Durand's work obligations (he owns JHD construction) have become too much to allow him the time for coaching discus and shot put, so now we are looking for someone to step into this very specialized position Joel has been in for the past 5 years, tough to replace him; we'll miss you Joel!

...If you know of anyone that may be interested in helping us out please let me know right away! The first day of practice is less than 8 weeks away (February 8th) and it typically takes 6+ weeks to complete all the Coaching requirements/certifications through the district, so considering the Holiday break, we're already way behind securing coaches for these positions!

...Also, we can always use more coaching help with Jumps (High Jump and Long/Triple Jump) and Pole Vaulting); if someone is willing to learn, I have access to coaches with the specific event knowledge that can help them out/learn how to coach these events by committing to only 2 days/wk.

Thanks to the great support of the XC Distance coaching crew: Matt (3 days/wk), Daniel (4-5 days/wk), Marion (2 days/wk) and Erik (2 days/wk) and myself (but no Sheryl this season) we should have plenty of coaches to cover all distance events!

Please pass the urgency of our Coaching situation around; if you can recruit any interest, send those people to directly to me and help in preserving our awesome Track & Field program!   ...If we don't have qualified coaches, we may not be able to offer those events for our athletes to compete!

Winter Training Guidelines!

OPPORTUNITY HAS NO OFF-SEASON!!!

Here's a LINK to the full 8 weeks of 2015-2016 Winter distance training guidelines!

...Yes!   Only 8 weeks left till the first day of Track practice and if you want to set yourself up for an awesome season, follow this plan and you wont be disappointed in the Spring!

IF IT'S RAINING, WE'RE STILL TRAINING!!!

For those of you that are following Steve's training routine and planning to participate in the Winter all-comer meets, this 8 week training should be very similar.   Most days you'll be doing EZ runs, leaving from MCHS, or workouts up Fountaingrove Hill or on the gravel trail on the MCHS campus, so I'm hoping there will be people around to join you for your runs!

YOU DON'T HAVE TO WAIT FOR GOOD WEATHER, GO BE AWESOME IN THE RAIN.

Remember, the Training emphasis right now is:
-Rebuild your base mileage (and greatly reduce your chance of injury!)
-Maintain your lactate threshold conditioning (tempos)
-Introduce harder workouts (start 1/wk, progress to 2/wk)
-Introduction to speed training (via workouts, triggers and Sunday Speed Days)

Other important elements to this Winter training program:

  • Sunday 10AM Speed Sessions with Steve at MCHS track (Steve is not part of the MCHS Coaching staff, but he does on his own; check it out it's good stuff!!!) stay tuned for more updates from Steve via Facebook posts
  • Tue/Thu workout warm-ups: EZ run ~1 mile, stretch a bit 
  • Tue/Thu workout cool down: Fence Drills > Form Drills > 2 x 400m triggers (triggers = 300m jog > 50m build-up > 50m sprint) Progress Triggers by adding 1 more each week 
  • Core should be done 3-4 days/wk to start 5 minutes, then progress adding 1-2 minutes/wk; also do 5 minutes x 2 week of Upper Body Strengthening (details TBD) 
  • Optional but recommended to do at least 800m barefoot (if possible) as part of each Post-workout cool down

...OH MY GOD IT'S FREEZING!!!     -LET'S GO RUN! :)

This workout pattern is designed for those who want to train at the Varsity level with mileage targeted for the ~#6 and #7 varsity runner.    I'm expecting the top 5 Varsity Boys to ramp more aggressively and the Varsity Girls to ramp a bit more aggressive.   ...For anyone that wants to do more than this training plan outlines, just contact Greg and he will augment this to fit your Spring goals!

MCHS XC End of the Season Celebration this Saturday, Dec 12th, have YOU RSVP'd?

-5:45-6:30 Serving food, deserts, beverages
-8:30-9:30 Clean-up (athletes are expected to help)

WHERE: Maria Carrillo High School small gymnasium

COST: $10 per person; includes two types of pasta, Caesar salad and garlic bread.

LOCATION:  Hayward High School, 1633 East Ave. Hayward  
Note:  The main parking will be packed!   -If you're driving athletes, OK to enter the main entrance in front of school, drop athletes off on the blacktop, then plan on spending ~15-20 minutes to park on adjacent streets/walk back to the school.  

NCS DRIVING PLANS:  Leaving MCHS in two waves as follows:

Girls 1st wave: Leaving MCHS 8:30AM; arrive at HHS ~10:15AM
Boys 2nd wave: Leaving MCHS 9:15AM, arrive at HHS ~11:00AM

-Parents: Please contact Greg via text 707-291-2967 if you haven't already if you plan on driving!
-MCHS runners:  We should have room for extra passengers (anyone who wants to come along and support the team (rumor is David Eik will be there!), but limited to the next few alternates State, plus a few more, depending on how many seats we have extra.

We should be leaving Hayward by 2:30, then straight drive back to MCHS by 4:15, however TBD: some of us may stop at Chevy's in Novato on the way back for a late lunch; back to MCHS by 5:30ish.

IMPORTANT REMINDER FOR NCS and STATE ROSTERS (NCS top 8 + next two alternates):
-Be sure to let Greg know if you're going out of town for Thanksgiving and/or YOU CAN'T MAKE all of our AM training sessions Mon 23th - Wed 25th 9-10:30 AM at Howarth Park.  

-Also, Greg is expecting the top 10 runners to go to the State meet; please let him know if YOU CAN'T MAKE IT!

...Our last meet of the year:  CIF STATE CHAMPIONSHIPS (if we place in the top 3 teams in NCS) is Saturday Nov 28th at Woodward park in Fresno.   ...Detailed Logistics still TBD, but plan on leaving MCHS on Friday, Nov 27th no later than 10AM.   We're staying at the University Square Hotel LINK to Hotel website.

MCHS XC Fun, plus more info for NBL finals

...Just having fun the last few days of practice with our full  MCHS XC squad!

STRENGTH IN NUMBERS!!!   Check out this video of MCHS freshman Matthew Arietta making the 3200 time trial standard (with a bit of help/encouragement from ~80+ of his teammates!) to earn his race jersey just in time for Friday's NBL championships!  

CRAZY RELAYS!!!  -First day results of Crazy Relays and ~40 minutes of Teammate Trivia (points worth 50% of total scoring) day #2 tomorrow!

Everything you need to know about the NBL Championships coming up this Friday!

WHAT?   NORTH BAY LEAGUE (NBL) CHAMPIONSHIPS!
8 High schools competing: Cardinal Newman, Ukiah, Windsor, Santa Rosa, Rancho Cotate, Montgomery, Casa Grande and Maria Carrillo

NBL Boys XC Championships 2010

WHEN?  This Friday, November 6th, first race starting 2PM (earlier than usual!)

WHERE?  Spring Lake  -We're expecting 400+ runners and plenty of spectators, so please plan on getting there early and be prepared to pay a park entrance fee!   Starting line is same as before near the boat dock, plan on parking in the Oak Knolls area and ~15 minutes walk to the starting line.

Nice rainbow right over MCHS on 11/2/15 on the same week of NBL Championships?  ...Coincidence?!  -I don't think so!

Varsity NBL Pennants will be presented based on total points (50% on Center Meets, 50% on NBL Championships, with tie-breaker going to NBL Team Champion on this day), in other words, MCHS Varsity teams must win the NBL Team Championship to win the NBL Pennant.   Going into this meet, the MCHS Boys are ahead in points and the MCHS Girls are tied with Santa Rosa in points.   However,  Rosa has been racing very well of recent and expected to challenge; this should be a great competition, YOU DON'T WANT TO MISS IT!

RESULTS:   Race results will be posted on the PD Running Blog  LINK shortly after this event 

LOGISTICS:  Student athletes will be dismissed from class 12:30, Bus leaves MCHS at 12:45 (note change from our competition schedule, bus is NOT leaving 1:00) bus is only one way; you'll need to get a ride back home!    -Any athlete NOT going on the bus and/or driving on their own needs to let Greg know what your plans are in advance!

ATHLETES:  Please be prepared to warm-up and cool down as a team, LET'S LOOK LIKE A TEAM (wear your warm-up shirts) and coordinate getting on the course right after your race to cheer on your teammates!    Also, be prepared to turn-in your gold jerseys (EVERYONE) right after the conclusion of your race; Sheryl will have a big bag at the meet to collect your gold jerseys.   ...If you don't turn in your jersey, you'll be on the restricted list at MCHS.   -Varsity teams will be wearing the starburst jerseys for NCS/State.

WEEK #13 PRACTICE (Nov 9th - 12th, No Practice Friday 13th):   Competition is limited to only Varsity after NBLs, but anyone wanting to keep training with us is welcome, although rides to the park may be limited.  ...Good to show up at least Mon/Wed this week, especially if you want to stay sharp for the HOKA ONE TWO MILE POSTAL MEET!

FRIDAY, NOV 13TH: HOKA ONE TWO MILE POSTAL MEET!   -SRJC TRACK UNDER THE LIGHTS!   -EVERYONE is invited and encouraged to race!   -Actual race schedule TBD based on all athlete seed times with ~18 schools attending, first race planned to start at 6PM.    Greg will have MCHS gold jerseys on this evening to "loan" for anyone competing in this meet.   HOKA One gear for top finishers, Medals to Top-5 #1 through #7 runners (35 per gender) HOKA One t-shirts and Heart & Sole swag to all participants!

JV Girls: Have won all titles since 2003

*Varsity Races are limited to only 7 runners, the rest will run in the unlimited JV races

NBL Championships Nov 6, 2015 Outlook:

JV Races:  With the limit on the top 7 for the Varsity rosters and the depth in quality for our team this year, this should make for some very impressive team performances for MCHS!    Keeping in mind, some of our runners who will not make the top 7 MC Varsity, would be very solid Varsity contributors at other local schools, outstanding runners in their own right, for sure!   Also, be aware, some athletes are still trying to make our Varsity standard (sub 17:00 for Boys and sub 21:00 for Girls) on the Spring Lake course.   ...Please show up early to cheer on our JV teams!

Varsity Races:  For the Boys, Santa Rosa has been a very tough opponent all season long, with the MC Boys winning by the slimmest of margins in both Center Meet races this year.   We're expecting to race a full roster and looking forward to seeing what they can do; either way, it promises to be a tight race!   With the new NBL scoring format, if Rosa wins the NBL championship meet, they would win the NBL Pennant outright, so our Boys have to bring it!    For the MC Girls, Santa Rosa handed them their first NBL lost (by 1 point!) in 13 years; it took Rosa the best team time they've ran since '98 to beat the Pumas.   ...Hampered without Rosa's #2 runner finishing, our MC Girls beat Rosa by 18 points in the 10/21/15 Center Meet, but this past weekend, the Rosa girls looked impressive, winning their Varsity Race on a tough Mt. SAC course in L.A.

NCS Rankings (as of 10/18/15) Top 3 qualify for State Championships: 

Div II Varsity Boys: Ranked 1st ahead of a tough Redwood and Dublin team (Rosa is Div I)
Div II Varsity Girls: Ranked 3rd behind state ranked Redwood and Granada (Newman is Div IV)

WHEN: Pasta Party Tuesday October 20th 6pm – 8pm
LOCATION: 1643 Finlaw Street, Santa Rosa
DIRECTIONS: 4th Street to Bryden Lane (can only turn one direction), go about 3 blocks to Grace Avenue and turn right (can only turn one direction), go three blocks to Finlaw Street. Home is on the corner of Grace Avenue and Finlaw Street.

IMPORTANT:  MCHS still needs 2 parents to volunteer (1 at the finish chute and 1 more as a course marker near the 1 mile mark during the race), please contact Greg (text or e-mail) directly if you can be at Spring Lake by no later than 3:30 to help out!    -To get to the mile mark, we'll need to leave the starting line NO LATER than 3:30.

10/21: NBL Center Meet #2 at Spring Lake, first race 3:45 (need 3-4 volunteers)
11/6:  NBL Championships at Spring Lake, first race 2PM
11/13: HOKA ONE 2 Mile Postal at SRJC track sarting ~4PM
*11/21: NCS Championships, Hayward High School, Girls Varsity 11:45AM, Boys Varsity 1:25PM
*11/23-11/25: (Mon-Wed) Non Mandatory Thanksgiving Week Training (MCHS and Parks
